What a weight lifting belt actually does
A weight lifting belt is one of the most misunderstood pieces of gym kit in South Africa. Most beginners think it's a back brace — a passive strap that holds the spine in place. It isn't.
A belt is a feedback tool for your core. When you take a big breath into your belly and push out against the belt, you create intra-abdominal pressure (IAP). That pressure surrounds your spine on the front and sides like a rigid cylinder, making your trunk stiffer and more stable under load.
The belt itself doesn't lift anything. It gives your abs, obliques and diaphragm a wall to brace against — which lets you generate more pressure than you can without one.
The real benefits of wearing a lifting belt
Peer-reviewed studies and decades of powerlifting practice agree on four measurable benefits:
1. Higher intra-abdominal pressure
Research from the Journal of Strength & Conditioning Research shows IAP increases by roughly 25–40% during belted maximal squats and deadlifts compared with unbelted lifts. More pressure means a stiffer spine and better force transfer from the hips to the bar.
2. Heavier lifts
Most trained lifters add 5–15% to their squat and deadlift 1RM once they learn to brace properly into a belt. The gain is smaller (2–8%) on overhead press and heavy rows, and negligible on bench press.
3. Faster bar speed on submaximal sets
Studies show belted sets at 80–90% of 1RM move noticeably faster than unbelted sets at the same weight. That faster bar speed is why belts are standard for triples and doubles in strength blocks — not just 1RM attempts.
4. Reduced spinal shear on maximal lifts
Belts don't eliminate injury risk, but the higher IAP reduces peak compressive and shear forces on the lumbar spine during heavy squats and deadlifts. That's why every competitive powerlifter and strongman wears one for their heaviest work.
When you should wear a belt
Use a belt for compound lifts at 80% of your 1RM or above, especially:
- Back squat, front squat, safety-bar squat
- Conventional and sumo deadlift
- Rack pulls, block pulls, deficit deadlifts
- Standing overhead press and push press
- Heavy bent-over rows and Pendlay rows
- Strongman events (yoke, farmer's walk, stones)
Belt on for your working sets, belt off for warm-ups. This is the standard powerlifting approach and it's the right one for 99% of SA lifters.
When you should NOT wear a belt
A belt is a specialised tool. Wearing it for every set actually holds your development back. Skip the belt for:
- Warm-up sets below 60–70% of 1RM
- Accessory work — Romanian deadlifts, lunges, split squats, cable rows
- Hypertrophy sets in the 10–15 rep range
- Bench press (your feet, glutes and lats do the bracing — the belt just gets in the way)
- Cardio, HIIT and conditioning
- All CrossFit and functional work except the strength portion
- Any exercise you're still learning to brace on
Your core needs to work unassisted for the vast majority of your training volume. Belting up for every set trains dependency instead of strength.
How to brace properly into a belt
This is the part most lifters get wrong. Wearing a belt without bracing correctly gives you almost none of the benefit.
- Set the belt so the buckle sits over your navel. It should be tight enough that you can barely slide two fingers between the belt and your torso.
- Take a big breath into your belly — not your chest. Your stomach should push out in all directions (front, sides, back).
- Push your abs out into the belt as if bracing for a punch. You should feel the belt pressing against your abs, obliques and lower back all at once.
- Hold that pressure through the entire rep. Only exhale sharply at the top (or between reps).
- Reset the brace on every rep of a max effort set.
If you're new to belts, spend two weeks doing tempo squats and paused deadlifts at 70% with the belt on — just to groove the bracing pattern. The strength gains come after the technique.

Not all belts are equal. Here's what actually works for SA lifters in 2026:

For most SA lifters we recommend a 10mm single-prong leather belt at 100mm width (the IPF legal standard). It's stiff enough for a competitive-level squat and deadlift, breaks in inside 4–6 weeks, and lasts a decade.
Avoid tapered belts (narrow at the front, wide at the back) — they were designed for bodybuilders in the 80s and give you nothing to brace into on the front. Also skip the thin neoprene "back support" belts sold at generic sports shops; they're too soft to create real IAP.
Common mistakes with lifting belts
- Wearing it too loose — a belt you can breathe comfortably in is doing almost nothing
- Bracing by sucking in — you want to push out, not vacuum in
- Only chest-breathing — the air has to go into your belly for the belt to work
- Wearing it every set — your core needs unbelted volume to develop
- Never taking it off during warm-ups — you'll never learn to brace without it
Are lifting belts safe for beginners?
Yes — once you can perform the movement with good technique unbelted. The rule we give SA gym members is: can you deadlift 1.5× bodyweight or squat 1.25× bodyweight with clean form? If yes, add a belt for your top sets. If no, keep learning to brace naturally first.
Belts don't fix bad technique. They amplify whatever technique you already have — good or bad.
Do you need a belt if you don't lift heavy?
Probably not. If your training is mostly hypertrophy work in the 8–15 rep range, machine-based bodybuilding, group classes, or general fitness — a belt gives you almost no measurable benefit and can hold back your core development. Save the money for better shoes, chalk or a decent pair of knee sleeves.
